Workout Challenge and Weekly Round-Up

Happy Monday all! Well…not if you’re a Broncos fan. That game was painful to watch. Anyways, onto the good stuff. Another week has gone by (happy February!), and we are hungry for more workouts! First, let’s see how we did last week. You can see in this post, what our plan was for this past week. May not actually match up completely, but maybe we didn’t do so badly.

Hungry

Chris and Piper (a dog we babysit)

Chris and Piper (a dog we babysit)

  • Monday: Rest day (stress and rescue scuba class)
  • Tuesday: Rest day (stress and rescue scuba class)
  • Wednesday: hour long lower body strength workout, hour long lower body circuits focusing on box jumps and jump rope
  • Thursday: filmed two hours of swimming instructional videos, arm strength workout using circle grips to increase forearm strength
  • Friday: 75-90 minute shoulder strength workout focusing on pre-exhaustion and the shoulder support system (hurt right shoulder, somehow, and couldn’t lift arm rest of day!)
  • Saturday: Was Hangry & Fat (lots of video games, pizza, soda, and cookies)
  • Sunday: 60 minute chest and triceps strength workout

  • Monday: Legs and Elliptical
  • Tuesday: Arms/Shoulders (at home) and long walk
  • Wednesday: Core (at home) and elliptical
  • Thursday: 1 mile run
  • Friday: Chest/Back and 20 min elliptical
  • Saturday: Rest day (being Hangry and Fat, lots of pizza and video games)
  • Sunday: 2.75mi walk

So maybe we didn’t hit our mark exactly on the dot, but we didn’t fare too poorly either. I’ll let Chris write his workout plan for the week, but I’m going to be doing something a little different this week.  This is the Workout Challenge. My friend, Jamie (you can see pics of her in this post), sent me this link of various workouts in “Superhero” formats. At my job, I’ve been creating a Superhero workout program, so it definitely interested me. Before I can critique or properly review it, I must try it. It’s 8 workouts so I’ll be doing it Monday to Monday. It slightly screws up my own workout split, but I’m okay with it because I’m still going to add separate cardio and do certain exercises (like squats, bench press, and pull-ups) when I would have anyways. I’m excited to tell you guys all about it at the end! Do it with me!

Hungry here…Last week didn’t work out so well because of a nagging cold, with lots of congestion, some shoulder issues, and being attacked by a dog, so I won’t set the bar so high this week. Maybe I’ll just try to get better, get rid of my cold, rest my shoulder and knee, etc.

Hungry

  •  Monday – Back and biceps workout, using circle grips to activate forearms more in every exercise
  • Tuesday – Isolated core workout focusing on all the abdominals, lower back, and hips.
  • Wednesday – Recovery day, easy swim, hot tub, sauna, eat a lot
  • Thursday – Shoulders and arms, working on strengthening those shoulder as always
  • Friday – Lower body, lots of hamstring work and pickup basketball, if the knee is feeling better
  • Saturday – Chest and core, lots of planks and pushups
  • Sunday – Back attack!!!

Fit

During a morning at-home core workout!

  • Monday: the “Flash” workout, heavy squats, and elliptical
  • Tuesday: the “Jedi” workout and run
  • Wednesday: the “Batman” workout, pull-ups and swim
  • Thursday: the “Thor” workout, bench press, and run/elliptical
  • Friday: the “Spiderman” workout and swim
  • Saturday: the “Stormtrooper” workout
  • Sunday: the “Arrow” workout and elliptical

So that’s the plan for us, I’m betting we will stick to it pretty well. Mine is perfectly prescribed which makes it easy to stick to and Chris’ week isn’t as crazy as last week. Remember that making a workout schedule for the week really helps keep you on track. Is anyone with me to try the week of these “themed” workouts? It’ll be fun! Make a workout schedule to stay hungry and fit!

  • Question of the Week: Do you ever do themed workouts?

And Don’t Forget Your Morning Walk!

From when I started college and probably before then, my mum has woken up bright and early (before the sun in the winter) and goes for between a 2-4 mile walk. She will put her “winter woolies” on (because it’s 50 degrees and that’s cold for Los Angeles folk!) and sneak out of the house just as dawn arrives. She will walk down to the beach and then along the path (an absolutely beautiful walk). She rarely misses her walk, even on the weekend. And boy is she a walker. Even for me, it’s hard to keep up! I don’t know how those legs move so fast. Must be her Kiwi blood. My dad will also go for his walks and bike rides in the morning, knowing that it’s an excellent start to the day.

My mum with my aunt's new puppy!

My brother and dad

What I’m getting at is that they taught me a great lesson which I am just starting to follow. And I think New Zealand was also a positive influence on this as well because much of my family will do walking for their primary exercise. Since I’ve gotten back from New Zealand to good old Boulder, Colorado, I have tried to walk more. Now I usually did before, I would walk to the grocery and to the gym. However, now I am really trying to get at least 15 minutes logged in the morning. Sometimes I don’t make it out of bed in time (I blame cuddles with cats and Chris), but when I do, I’m thankful for that quiet time and brisk exercise to wake up my body. I enjoy it more than running (I am not a morning runner–I wish I was but let’s face it) and it really wakes me up more than a splash of cold water in my face.  It makes you feel good and is an excellent form of exercise for all levels. I find a good tool is to lay out my shoes and warm clothes so I have no excuse.

Lurve my new shoes, which doesn't hurt the process :P

Lurve my new shoes, which doesn’t hurt the process 😛

I challenge you just to try morning walks for at least 15 minutes. Wake up just 15 minutes earlier. I dare you! You feel so great, energized, and refreshed for the day! You also know that you started the day right with exercise. So if you don’t get to a workout for the rest of the day, at least you had your morning walk. I wouldn’t lie about this–I’m becoming a huge proponent. You also catch killer  views and get to experience a more quiet city (or wherever you live)–it’s quite serene and peaceful. So some time this week, just try for that morning walk. I promise you won’t be disappointed. Take your morning walk to stay hungry and fit!

#Workout Plan for the Week

Chris and I decided to do a different-styled post that may recur every week. Instead of informative posts, we decided to create a post outlining our workout plan for the week. This is for a few reasons: one, because it will keep us on track and give us less excuse to skip and two, hopefully it will encourage and motivate readers! I used to plan workouts for myself and a few of my friends throughout college. I would write it up every Sunday and email it out–and we definitely got them done and loved it. I encourage you to write one for yourself! Now this is very flexible and could change based on how sore muscles are.

Hungry

  • Wednesday: Arms 2 – 65 minutes, focusing on hypertrophy in the brachialis, strengthening wrists and forearms, working relative strength through weighted dips and chin-ups, 400 yard easy swim, moderate caloric intake
  • Thursday: Shoulders 2 – 70 minutes, focusing on strength in traps and size in front delts, 400 yard easy swim, moderate caloric intake

Fit’s 2014 Goals

Kia Ora from Auckland, New Zealand. As we are desperately trying to stay up past 8pm in our sleep-deprived, jet-lagged state, I decided to post my goals for the upcoming year as they’ve been milling in my mind. We’ll see how long it goes…

1. Be less insensitive. I’ve gotten a few requests for this, especially those I am close with. I need to slow down and understand others’ feelings more and accept them. Always put yourself in their shoes.

DCIM100GOPRO

2. Stay clean. Eating, that is. For me, I really have the exercising down. I love to do it. I love to get strong and feel that power. It makes me happy. But I also love to eat–which is fine! But it needs to be moderated. I want to stay true with my clean eating with the exception of a few meals to splurge on. I know my body loves it.

3. Don’t try to change others. This is a big one. I’ve wrestled with it for a while, going back and forth on it. I think it’s really important to not try to change others. Sure, you can have your influences, but don’t try to draw a picture that they just don’t fit into. You got to accept them and take them as they are. Make peace with it and you will be happier.

My lovely mum

My lovely mum

4. Write more. I know I blog often, but I mean more than the blog. Just practicing the skill and having fun with it. It just takes a little bit every day.

5. Push harder. There’s always one more rep or just a few more minutes. I can always push harder. Sometimes I see exercise as a chore (well, depending on my mood and energy level), but I want to see it more as my hobby as I often do and plug in more and more hours into it. There’s always more you can do!

IMG_5396

6. Patience. Patience patience patience. Isn’t this something we all struggle with? I sure do. With everything. Especially with a new puppy coming soon into the family, I’m gonna need patience all the time. Meditation will be a big part of this, taking big breaths, and putting everything into perspective. It always helps.

7. Meditate more. This is the key! I find that when I meditate regularly, things come into more clarity. I feel better, lighter, and more at peace. This will help me with all my goals, and I need to actually understand and adhere to this. All it takes is 2-3 minutes a day. Not that much when you think about it.

DCIM100GOPRO

I’ll stop with seven, since that’s my favorite number. I think that’s a fair amount of goals to chase after, and having this post will allow me to look back on it whenever I need motivation. I will also pin it up next to my desk so I can see it every day. Never give up, never surrender! Write out your goals to stay hungry and fit!

  • Question of the Day: What are your goals for 2014?

Want to Increase Your Willpower?

One of the most simplest yet most effective core exercise requires more willpower than it does strength (although that certainly helps, too). What am I talking about? The Plank, of course! When I train clients, I experience more people dropping out due to sheer loss of willpower rather than muscle fatigue. Because it’s hard to fatigue your core. Although some people do go until their muscles fail, which is something I absolutely admire. You can tell when this happens–the entire body will start to shake and they will fall on their face. Admirable. But go ahead, try a plank real quick, go as long as you can. Notice how you kind of get bored and your willpower muscle starts to fail? Let’s change that.

Planking--keep it tight!

So I challenge you to try to do a plank every day for the rest of the year. Train your willpower (and your core), bat down your boredom and focus on strength and discipline. I believe and I know through experience that practicing the plank over and over is the true way to increasing your willpower enough to actually plank until muscle fatigue. Who’s with me?! Plank every day to stay hungry and fit!

  • Question of the day: Which exercise do you find you stop doing out of boredom/lack of willpower rather than muscle fatigue?

Motivation Monday: Just Keep Swimming!

It’s Monday. Yes, I hear the moans and groans. But it is the start to a new week of goals and achievements! Time to get back on track with our fitness and willpower, more importantly. There are often times where the couch beckons you much louder than the squat rack or the treadmill in the gym. This happens to me as well. Resist the evil couch! Pick yourself up, no matter how unmotivated you are and just go. That’s the theme for this week: just keep going, just keep swimming. Because you will always be happy you went. One never regrets a workout unless there is an injury involved.

If you have a headache or feeling tired, go workout! I find that when these symptoms occur, a bout of exercise is the best thing to cure it! Keep the mantra in your head… just keep swimming. Here are some inspirations that I have been using lately:

  • The Lions vs Eagles game: it was literally blizzarding and they fought through, played through. They had to wade through half a foot of snow but they kept playing. Their skin was probably burning from the cold and they could barely see, but they went on.

USATSI_7605840_crop_north

  • It’s about to get nerdy up in here, but the quest in the Hobbit! Dwarves and Hobbits have damn short legs and they were able to get through all that terrain, climb all those mountains with bands of orcs behind them. Think about going to the gym as a quest. You must make it no matter what stands in your way–laziness or sleepiness! Fight on!!

hobbit-2-tie-in-book (1)

  • Lastly, look to those around you for strength and motivation. I have a client who is in her later 20s, has a 6-year-old daughter, is a full-time nurse, going to school for her Master’s, oh and training for a half-marathon. She is in the gym every chance she can get. She gives me inspiration to get my butt up when I’m simply feeling lazy because that girl has her priorities straight and she is damn fit.

Never give up, never surrender! Fight past any laziness, sleepiness, or grumpiness and make your way into your workout, whatever it is. Fight hard and stay hungry and fit!

My Future Plans (Being Organized, Be Ambitious)

This might not be so inspiring for some people. This definitely won’t be so interesting for most. However, I want you to NOT take this as me talking about myself. I hope that readers get something more out of this post. It will be a quick one that lacks depth and details (about me) so don’t worry about it being painful to read. What I am trying to do is motivate others to keep going, keep pushing and continue to grow. No one is perfect and no one can be perfect. However, there is always an opportunity to increase your abilities and learn more. I could say I am the best swim teacher in the world. I can say that my body is an ancient Grecian sculpture. But that isn’t true and the most important thing (what a great word, right?) is that I know that. ME!

Rawr from H&F

Rawr from H&F

Once upon a time in the great land of fire, Uchiha Itachi told Yakushi Kabuto that “those who can’t acknowledge their real selves are bound to fail.” (My translation. And, yes, I am quoting the manga, Naruto. Uchiha Itachi is my hero! All rights to Kishimoto.) It is important that we know who we are, what we are capable of and that of which we are incapable. Once we can honestly assess this, it is our responsibility to decide whether we want to improve, regress or maintain ourselves. I personally have an obsession with continuing education. I am not a perfectionist, it is too lofty to be called ambitious, I believe. Nevertheless, I strive to improve. For example, I do not “do CrossFit” nor do I have much interest in doing CrossFit. However, as a professional and passionate member of the “fitness community” I want to become a Level 1 CrossFit Coach so I can give a better recommendation, or lack there of, of the program. That’s just an example.

Alana as Lara Croft from Tomb Raider for Halloween...always trying to improve for strength and agility!

Alana as Lara Croft from Tomb Raider for Halloween…always trying to improve for strength and agility!

With that being said, I am going to do myself a favor and outline my future plans. I will be focusing on remainder of 2013 and 2014, without releasing any confidential information. (There may be a lot of… secrets.) I hope that this will urge to do the same. Evaluate where you are and where you want to be. Highlight your strengths and weaknesses, then use those to make plans for yourself! This is an awesome way of staying honest, organized and motivated. So here we go… try to do something like this!

I want to focus on two areas… physical goals and educational goals. I have my college degree and plenty of certifications but I want to be capable of doing more and helping more people. I have a body that I am content with in many ways but I get bored if I don’t push myself. Those are my two categories and I will break those down. (I am very happy with my “family” and I have no desire to change it aside from the addition of another four-legged friend a few months into 2014.)

But ummm look how cute I am

But ummm look how cute I am

Physically, I want to push my body despite a significant labral tear in my left shoulder. I want to actually try counting macronutrients and prepping meals, even if it is only for a few weeks or months. I want to increase strength in my legs and back. I want to hold my human flags for longer and perform muscle ups without using any momentum. I want to exercise my core more and start to improve my cardiovascular system by swimming and biking more. I want to return to the rock gym and really improve my grip strength and relative strength. I also want to increase the size of my upper and lower arms, and my chest. Last but not least, I want to maintain stability and prevent injuries (further injuries) in my shoulders. I’ll experiment with different exercise splits and regiments to achieve these goals. I want to also become a more active ISAFIT coach for iSatori and help Hungry & Fit grow so that it reaches more people.

photo 1 (8)

For educational goals, I want to continue my education in scuba diving, swim instruction, and personal training. I hope to become a Level II ASCA Coach. I aim to become a Swim Schools International Teacher Trainer as soon as possible. I want to start diving more and eventually, maybe even in 2014, become a Scuba Schools International Dive Instructor. (I need more specialties and to… dive MORE!) I also am interested in becoming a CPR/First Aid/AED instructor! I love teaching. I know they say those who cannot do, teach. I disagree. And that’s the end of that. Those who can do and want others to do well also… teach. Finally I want to expand on my personal training skills and become a USA Weightlifting Coach, at the very least. I know it is a lot on my plate for 2013/2014 but if I focus and allocate my time and money properly, it is possible. I also want to get my motorcycle license; my permit is covered in dust. That might happen as early as next month.

Learning from a master triathlete swimmer!

Learning from a master triathlete swimmer!

In terms of work, I want to make the Swim School of Boulder the cornerstone of the greatest aquatic training center ever! I also want to help the Longmont YMCA grow into an even more necessary part of the community. Obviously, Hungry & Fit is a given. I want to create a Hungry & Fit team that can spread amazing knowledge and motivation to EVERYONE.

Like I said earlier, I will avoid major details and will not even think twice about what I forgot. I could just be content with what I do, but that’s not like me. Life is relatively short and everyone has their own path they want to follow but mine involves learning and spreading that knowledge… always. I will keep you updated on my goals and how I am doing in achieving them but I hope you do too! List some of your goals in the comment section. Let us know areas that you are good at but still want to improve. I respect that. No egos around here. Much love and stay hungry and fit!

Total Body Resistance Band Exercises

There are tons of ways to workout your muscles…cable machines, using your own body weight, dumbbells, and so forth. And they’re all great–it’s important to switch it up! However, today I want to approach the technique of resistance bands. I use resistance bands every day with clients. And I use them with all levels, from a near-eighties woman to a tough and strong girl in her 20s. There are so many ways to use resistance bands to your benefit. And they come in different levels! Usually the easiest are yellow, then green, to red, then blue, and finally black. Typically. Some do vary, though. There are so many ways to use them for all muscle groups. I’m gonna show you a few ways you can use that band at home, today! And I obviously couldn’t keep a straight face in the pictures…sigh.

1. Curls. Stand on your band, roughly shoulders-width apart. Grab the two handles, make sure the resistance is enough. Now pull the handles up in a curl movement, just as if you were doing it with dumbbells. This exercise is extraordinarily effective for working the biceps. You will be surprised! It’s important not to spring back to starting position after you finish the concentric (curling upwards) motion of the rep. Have control the whole way through.

Curl up!

Curl up!

2. Side step. This is one to focus on the hips. Step on the band, just like before, but this time start with your feet together. Now step to the side, as big of a step as you can. You will feel it in the outside of your hips. Your leg is going to want to snap back, but don’t let it! Slowly let it come back to the other leg. Now, step the other way, again taking a big step and really challenging your legs.

photo 4 (8)

3. Rotator cuff strengthener. Rotator cuff injuries are one of the most common you will find in all people. It’s so easy to injure because it’s overused, and typically weak. Very easy to tear. SO how do we strengthen it?! It’s easy. Tie one side of your resistance band around a pole, a chair leg, something that will stick. Now grab the other handle and step far enough away to give yourself proper resistance. Now, keep your arm close to your body and turn it like a door hinge towards your chest. Slowly go to and fro, feeling it in your shoulder. Switch sides.

photo 1 (9)

4. Rear delt flyes. Here’s another one for the shoulders, but this time for the rear delts. Grab a band, the actual band, and not the handles. Hold your arms straight out. The farther you put your hands on the band, the easier, and the closer you put your hands together, the harder the resistance becomes. Holding the band, you want to pull it so that your arms end up completely away from the starting point. Then slowly let your hands come back together. You really want to squeeze the shoulder blades together. Repeat.

DON'T SMILE

DON’T SMILE

5. Squat press. Make sure you have a fresh band for this one with no holes. Bad things happen when resistance bands snap (as Chris can attest to), so ensure yours has no tears. Now place your feet on the band, shoulder-width apart. Grab the handles. Perform a squat (properly) and as you are coming up from a squat push your hands upwards for a shoulder press. This is a total body workout. Repeat. This squat can also be combined with the curl as seen above.

and press!

and press!

6. Chest press. Loop the band around a pole or some sturdy object. Grab both handles and face away from the pole. You want to really get far enough away so that the resistance is tight. Press forward so that you’re working your chest. Slowly come back. Repeat.

photo 2 (6)

7. Hamstring stretch. Had to throw this one in for last. So many people disregard the importance of stretching and quickly skip it (myself included, sometimes). However, it is vital to keep your body flexible and loose! For this one, you want to lay on your back, hook the band around your foot and use the handles to pull your foot upwards towards the sky and to your body for a deep hamstring stretch. Once that feels stretched, move to the other side.

photo 3 (6)

Now that’s only seven of the many exercises you can do with the wonderful resistance bands. Try these out and get creative–you can make up your own. Use resistance bands to stay hungry and fit!

4 Golden Rules of Spotting in the Gym

First off, we apologize for the lack of posts recently. As you can see, the website has gotten a makeover and will continue to be tweaked and such since we’ve moved to a new platform. Thank you for your patience and loyalty!! Alrighty, on to the post.

This applies to everyone. Whether you workout alone, with others, at home, or in a gym, you should know how to properly “spot” others. What does “spotting” mean? It means helping and guiding a friend, a workout buddy, a stranger in need. When they’re lifting weight that’s heavy for them and they need that extra push or that extra set of hands to make sure that dumbbell doesn’t fall on their face (from experience, this doesn’t feel good). Let’s look over a few tips that can help:

1. Take out at least one earphone. You need to be able to listen to your workout buddy. They may not be able to talk well, they may be under some stress from heavy weights. They may be grunting something to you that’s hard to hear. You need to give them your undivided attention so that if they need that quick help, you’re there to give it to them.

hoorah

hoorah

2. Keep eye contact on your buddy at all times. And I mean at all times. It could be that split second you look over at a new person doing who-knows-what that your buddy drops the dumbbell on his face. Not okay. Put in the patience and dedication to helping your partner or stranger friend and focus for the maybe 30 seconds that they are doing their set.

3. Maintain proper form. This is not only important for the person doing the exercise, but also the spotter! If I’m in the wrong position to help Chris with bench press, I might throw out my back. If I am in the wrong form for helping him in chest press, there goes my knees or my groin! It’s important to be ready before they start the exercise, to have ample control and safety over your body–whether that means crouching or kneeling down on the floor. Be ready!

4. Do an honest evaluation. Are you sure you can deadlift the amount of weight your friend is benching? Because that’s what it comes down to. If they completely fail, you have to be ready to deadlift that weight. This goes for everything. Is your friend putting up too much weight for you to be able to properly spot? Be honest. If I don’t think I can handle spotting some of Chris’ sets, I tell him we could find someone stronger. Do the right thing.

Everyone loves a good spotter! “Just one more” depends on it and, often too, so does injury prevention. Use these rules to stay hungry and fit!
