Some Help on Training Splits and Achieving Goals

This is going to be a fairly short post compared to what I can say on the topic but it was prompted by my own changing of my split. Obviously, there are many muscle groups in your body. Major muscle groups include pull muscles, push muscles, lower body, core, and so on. Some people like to split them up even further into back, biceps, triceps, chest, abs, quads, calves, and even more. Some people like to split them up even more but I won’t do that to you.

photo (16)

Depending on your fitness goals, you might be trying to focus on certain muscle groups more than others. If you’re trying to lose weight, you’re probably targeting all those groups equally in some intense interval training paired with lots of cardio to cut down. If you’re trying to gain mass and strength you might be methodically working out each group in detail in order to build clear-cut muscles so your arms don’t fit in your shirt. Either way, it is very intelligent to plan your approach to achieving your goals.

Every personal trainer initially assesses their client’s health conditions, background in fitness, personal goals, nutritional plan and diet and so forth. This information helps the trainer create the most fitting workouts and lifestyle for their client to achieve these goals. Even personal trainers and professional bodybuilders have trainers and nutritionists that help them achieve their goals so don’t think that you’re too good or smart for some help. It’s always helpful to have someone objective pushing you and leading the way, constantly motivating you to achieve your own goals. It’s hard for me to push myself to failure when I don’t have that motivation or person telling me try harder. Whatever your motivation might be, some extra push can help if the person with you knows what they are doing.

Splits have many depending factors, such as time. How often do you plan to do strength workouts? Every day? Every other? Maybe every 3 days. Depending on which one, you want to plan your workouts accordingly to give enough rest and recovery time. What happens when we don’t give ourselves proper recovery time? We overtrain and lose progress. So plan to give yourself proper rest in between each muscle group to avoid overtraining.

You typically wouldn’t want to go to the gym and work your chest out every day. This would not allow proper time to recover. Depending on your personal recovery rate, you may be ready to workout a certain group every other day, although that is rare. I typically allow somewhere around 4 days before repeating a workout that is targeting the same muscle group if they are intense workouts. If you plan on doing full body workouts multiple times a week and are not trying to gain massive amounts of strength, power, or size, less rest is necessary.

photo (19)

Some of the greatest bodybuilders of all time have claimed to workout only two to three times a week while some workout six days a week doing double sessions every day. No matter what you decide, to do make sure you are allowing proper recovery time. If you have any questions about how to fit “cardio”, strength training, performance training or whatever you do together to maximize results, please let us know in the comment section below. With these tips, we hope you can stay even more hungry and fit!

Enter into Beast Mode: Spartacus Workout

Some of you may have heard of this, some of you may have not. But if you do this right, it is an amazing, kick-butt workout. We do it with each other sometimes and sometimes I will put my unfortunate clients through it. Chris knew about this before Men’s Health even did. He’s been doing it forever.  Depending on how many rounds you do, this workout takes no longer than 30 minutes. It is a fat-burning, muscle-burning, lean-making workout. Don’t miss out on this one! You can find its original site here.

There are 10 stations. 1 minute per station. 15s rest for transition. 2 minute break at the end of each circuit. 2-3 circuits. One minute may not sound like a lengthy bit of time, but once you’re in the circuit, pushing yourself through the muscle-ripping exercises, it seems more like an hour. Let’s get started. Grab dumbbells that are manageable for 15-20 reps. Don’t go too heavy or you’ll die.

1. Goblet squat. Grab a dumbbell and hold it like a goblet and then do proper squats.

1001-goblet-squat-483x300.jpg

2. Mountain climbers. Get in a tripod position on your hands and toes and bring each foot for ward towards your head and then back, and rotate.

1001-mountain-climber-483x300.jpg

3. Single-arm dumbbell swing. Grab a dumbbell and get into a crouched position but keep the shoulders back and look forward. With one arm, swing the dumbbell above your head, straightening your body as you do so. Bring it back down and switch arms.

1001-dbell-swing-483x300.jpg

4. T-pushup. This one is almost always a killer. Get into a pushup position with your arms straight, using the dumbbells as pushup grips. Do a pushup and then turn your body sideways and lift the dumbbell up as if you’re doing as side plank. Then do the other side.

1001-t-pushup-483x300.jpg

5. Lunge jumps. Just what it sounds like. Hold a dumbbell and jump between lunges.

1001-split-jump-483x300.jpg

6. Dumbbell row. Bent slightly forward with both dumbbells in hand and row towards yourself.

1001-dbell-row-483x300.jpg

7. Dumbbell side lunge and touch. Lunge to the side with your dumbbells and touch the floor with them.

1001-dbell-side-lunge-483x300.jpg

8. Pushup-position row. Get into a pushup position using the dumbbells as grips again. This time, don’t do a pushup. Instead, row with each dumbbell towards yourself.

1001-pushup-position-row-483x300.jpg

9. Dumbbell lunge and rotation. Lunge forward with a dumbbell and twist to the left. Lunge with the other leg, twist to the right. Repeat.

1001-dbell-lunge-rotation-483x300.jpg

10. Squat press. Perform a squat with two dumbbells in hands and at the top of your squat, do a shoulder press.

And that’s ten. Remember, 1 minute each with only 15s rest for transition. Try for 2-3 circuits. Remember to take 2 minute rest in between, so that your muscles can perform adequately the next round. This is a BEASTLY workout, and all you need are dumbbells. This can be done anywhere! No excuses! The perfect workout to stay hungry and fit!

5 Ways to Firm Up Your Glutes

No matter what gender we are, we all want to have nice glutes. And besides aesthetics, the stronger our glutes are, the more powerful we are. Think of when you feel your glutes: walking up the stairs, the beginning part of sprinting, and standing up from kneeling or squatting. Improve your gluteal muscles and you will get up the stairs faster, be able to run and sprint faster, and spring up from the ground like a ten-year old. These are 5 simple exercises that can be performed anywhere!

1. Doggies. You’ve heard me talk about these before, and I will again because it’s such a great exercise for the glutes! And the more you do without stopping, the better workout it is for those muscles. Go on your hands and knees, kick your leg back and then rotate it around to starting position, keeping the leg in line with your hips. Keep going until you can’t and then go right away to the other side.

2. Hip bridges. This can be done with or without a stability ball. Lie on your back with your feet on the floor, knees bent. Now, lift up, bringing your hips and glutes up. If you want a deeper exercise, you can go up on your toes to get higher. Come down, but don’t touch the floor. Continue up and down, squeezing the glutes at the top until failure. If you want to use a stability ball, simply put your calves on top of it and do the same motion.

3. Box jumps. For this, you can use an athletic box, stepper, a chair, a couch–anything that is raised and stable. Focusing on using your glutes, spring up with both feet and jump onto the top of the box. Try to synchronize so both feet hit at the same time. This is also a cardio workout if you do it repeatedly. Slightly squat down so you can get power, and jump up!

4. Step ups with leg extension. This is different from regular step-ups. Have something similar to what you had for box jumps–a box, a stepper, a chair, a couch, whatever you can find. Now step up with one leg, and extend the other as high as you can behind you which clenches the glutes. Now do the same on the other side. Do this until your glutes and hips cramp up so you can’t do another (aka until failure!).

5. Bobbing squat. You will really feel the burn with this one. Get into a squatting position and hold. Now bob your hips and glutes up and down in little motions. Go for as long as you can until the burn is just too much. Don’t forget to time yourself and try to beat your own record!

So if you’re looking to have buns of steel for the summer time, or better, for your lifetime, make these few exercises a part of your routine. They’re easy to remember and simple to do (though they burn if you do it right!), giving you no excuses not to have the glutes of your dreams! Click here if you’re looking for an over-all non-machine leg workout! Use these exercises to stay…hungry and fit!

20 Minute Core Blast

If you’re interested in shredding your abs and developing a strong core, this non-stop core ripper workout is the one for you. This requires no equipment (except a stopwatch or phone), all you need is a ground of some kind. It can really be done anywhere. This is to be done with no rest in between. That means it’s going to be really tough. If you need to break in betweeen, you can. 20 minutes is a long time to do things non-stop. That’s what’s so great about circuit-style: burn fat and calories while building your physique. Every exercise is to be performed for 30 seconds, unless otherwise noted. Let’s do it, here’s the list (with some amateur pictures, too):

Planking--keep it tight!

H&F’s Friends: The Swim School of Boulder

We are happy to announce a new page on the site that contains businesses and individuals and entities that we consider our friends. These friends are all ethically operated and are some of our go to options for personal needs and referrals to others. All of these businesses are locally based and meet a high standard that we require in order to show our support in public. The first partner to be introduced is The Swim School of Boulder.

The Swim School of Boulder is located at 3015 Bluff Street in none other than sunny Boulder, Colorado. It operates Monday through Thursday from 8:00 a.m. to 6:00 p.m. offering classes for nearly everyone. The only exception is infants younger than six months. Children and adults of all ages and levels have options for instructional swim. Additionally, since the school is operated through Ocean First Divers, ample opportunities exist for learning how to snorkel and scuba dive as well.

The Swim School of Boulder uses the Swim Schools International standards for instructing. That means that every teacher is fully certified, insured and experienced in not only teaching proper technique but also dealing with all populations. Here is a fun fact… level 1 certified instructors are also official Special Olympics Aquatic Coaches. Swim Schools International put together a very good program to cater to all swimmers. It balances safety and technique but its greatest accomplishment is having a continuous open enrollment with no limitations for a swimmer to move to the next level. This means that the consumer is not paying money for their child to practice skills that they have mastered. The same goes for the adult levels. This must be a nightmare for the school’s staff but it is the best possible situation for the customer.

What I appreciate the most about The Swim School of Boulder is their own high standards that seem to exceed Swim Schools International. From my experience, I know that if you go to a recreation center or larger facility you often have many instructors working one or two hours a week. This allows them to pay their staff less and be able to cope with absences. This also means that you have many employees that are not trained, skilled, or passionate. Often you will find high schools coming in after school once a week to work with the swimmers. This might not always be an issue but the consistency is questionable. At The Swim School of Boulder every teacher is a former NCAA swimmer (Division 1, 2 or Club) or highly successful triathlete… or both. Not that I have anything against people who do not have college degrees, but every teacher here has graduated and is capable of putting their time and effort into teaching everyone how to swim. This business entity, whether it is on the diving or swimming side, was created and is driven by the passion of the people working there.

Now we will allow you to find out more for yourself by visiting www.swimschoolboulder.com. Their commitment to preserving the environment, teaching everyone lifesaving skills and supporting local businesses are just a few of reasons why Hungry & Fit are proud to announce The Swim School of Boulder as one of their friends. We recommend The Swim School of Boulder and Ocean First Divers for all instructional aquatic needs in the Boulder area. Stop by their shop and get in the water if you want to stay hungry and fit!

Fat-Roasting, Glute-Burning Leg Circuit

After a 2 mile run around McIntosh Lake (see the run here), I decided to get my leg workout in the fast, no-break circuit kind of way. For this, it’s best to find yourself in a park, a beach, a backyard–somewhere with some space. But of course, if you’re locked in an apartment in an Alaskan winter, you can always modify it for small space too. This is a great workout for those who have little time and want high intensity. Let’s do it!

Lock n Load Legs Circuit

1. Lunge 20 feet (or for 20 seconds). You’re going to lunge yourself to your first “station” in this circuit.

2. Scorpions until failure. These work the hamstrings. Go on all fours, lifting one bent knee up and down behind you. Do it until you can’t do another rep. Switch to other leg.

Quadruped hip extension

3. Lunge 20 more feet to the next station (or 20 seconds). Think about a triangle as a formation that we’re doing (the stations set up in that way).

4. Plie squat until failure. The link has the best full description. Start in horse stance, squat down, then lunge left and then right! These are killer on the glutes and quads. Do them until you drop.

5. Lunge 20 more feet to next station (or 20 seconds stationary). ‘Nuff said.

6. Step ups until failure. For this, I had a little grassy incline that I used. If you’re at home, you can use a chair, a couch, or a coffee table (just don’t tell your partner!). Or at the beach, build up a little sand incline. You get the idea. Step up and drive the knee up every time. Until you can’t step up another time!

A super blurry older picture of me performing a step up

7. Doggies until failure. For this, you’re on your hands and knees again. Kick your leg back and then a full rotation around back to starting position. This targets your glutes. The more you do, the more those muscles will tighten up. Do them until failure and then right away on the other side.

And repeat as much as you have time for. Again, this can all be done stationary in one place. Just try to keep it non-stop. You can rest and have water in between the whole sets, but to get that burning, cardio effect, just keep going! Have fun and stay hungry and fit!

Running with Thunder

First of all, that sounds like an awesome Native American name. Second of all, let me start off with saying that, I am not a runner. I am not good at running, but I am learning to be better. Most people think, since I’m a personal trainer, that I am good at and/or enjoy every form of exercise. Wrong. But right now, we are gearing up to do an obstacle race (i.e. Warrior Dash) training class so I need to get my endurance up. Okay, back to why I’m writing this.

I’ve been running two miles lately, never going past it. I’ve been able to manage it semi-alright lately. And I’ve been trying to do it at a park, McIntosh Park, close to work. With the mindset of doing another 2 miles yesterday, with the possibility of going a little further, the clouds rolled in. I didn’t really think it was going to rain, but as I hit the pavement/trail, drops began to fall. Thunderheads were in the distance and, soon enough, they began rumbling. Rain starting falling heavier and lightning flashed–actually saw the bolts!

photo 1 (7)

McIntosh Lake

McIntosh Lake

By the two mile run, I still had enough energy. I had my headphones in, but no music playing (didn’t feel like holding them) so I could hear the rain and thunder. Somehow, I think it energized me because I was enjoying it. Though my feet were getting tired, I plugged on. I was slightly wary of getting struck by lightning during the no-trees part, but I figured that would make a good story, too.

photo 3 (3)

I ended up running the full trail–3.6 miles! I was absolutely shocked and extremely proud of myself for going the whole way without stopping–at a decent pace too! Took me 32 minutes for the thing. After an experience like that, I can appreciate running more, and if you’re looking for a gift for a runner in your life, look no further than That Sweet Gift!

Moral of the story: Don’t fear the rain

Real moral of the story: Don’t ever limit yourself, you never know what you can achieve

Strong is the New Skinny

I hope you’ve been seeing this around. Within the recent decade, gyms, fitness centers, and health clubs have been booming. And along the last couple of years, females have been admired for getting buff. Especially this and last year, as I’ve noticed, there are tons of phrases coming out like “Strong is the new skinny” and I am 100% on board with that. For too long, women have been shuffled into a space where they are expected to look a certain way.

Hello, earth to people–everyone’s body behaves, evolves, and trains differently. That’s it. Check out this post to learn more about fitness definitions like “mesomorph” that describe different body types. Now, I’m not saying, go and eat 5 cheeseburgers because it’s okay to be fat. No, it’s not okay to be overweight for your body type–not because of how you look, but because of the health inside of you and the problems it can create. No, I’m saying, that it’s okay to have more than 15% body fat, that skinny is out, and strong is in.

Abby Wambach, the “gladiator” of the US Women’s National Soccer Team

Once you begin strength training and really building yourself with endurance, strength, and agility, you find power. Think of our Olympians–they’re sexy because they’re strong. And guess what–it is HEALTHIER to be strong. Often times, it can be unhealthy to be skinny. It’s a whole new level of empowerment. I ask you to stop shying away from your broad shoulders like I once did and embrace them. They give you great power for swimming, back workouts, and overall strength. They help you become a better athlete.

Me during a pull workout a few months ago

Me during a pull workout a few months ago

Some people call me skinny and I stop them. I don’t have a lot of body fat, but I do have a good amount of muscle. I am strong, not skinny. I almost take insult to being called skinny now when I would’ve loved that compliment five years. Times have changed and perspectives are almost coming around to where they should be. I am lucky enough to have someone like Chris who admires me for my strength, which all should do of their partners instead of desiring unrealistic and unhealthy figures. I apologize for the rant, but I’m sick of people starving themselves to get a certain look. Feed your body and put it through work. Love yourself, love your body, and love the power that strength can give you.

Treat your body with respect and kindness. STRONG IS THE NEW SKINNY

Health and Fitness Reviews: King Spa (Fort Lee, NJ)

While I was in Korea, I spent a lot of time in a place known as a jjimjilbang. It’s essentially a spa, translates into heated bath room, but it’s unlike those I’ve found in the United States (Not that I go to many spas). Although King Spa is not as extravagant, in terms of activities to do, it is an excellent destination. Essentially I want to discuss these places so that you can look for one near you and experience something amazing.

It’s a treat for the body and mind. The ones in the United States, including King Spa, are ridiculously more expensive than those in all parts of Korea. I’ve stayed in ones in Seoul, Boryeong, Jukjeon, and Donghae. Maybe some others but I can’t really remember. I spent the most time in Jukjeon because it was so close to the school I attended so I frequented those jjimjilbang and they were obviously my favorite. But moving on to why they are so amazing.

King Spa

King Spa

At King Spa, you can park your car and enter the spa for a full day and night of peace and relaxation… and delicious food! Obviously the choice of food and television is Korean and there are mostly Korean Americans at King Spa, but you get other individuals that have discovered the magic within as well. They have lots of showers and different temperature baths. There is a nice warm one, a burning hot one, and a freezing cold one.

There are also equivalents for steam rooms. These are painfully hot. In my opinion, the main attractions are these dome like rooms that are typically made of mud that contain special scents and materials that help heal the body. These domes are also temperature controlled and they range from hundreds of degrees to freezing. Some rooms require wearing burlap sacks and some have snowmen in them. There are chairs for watching television and relaxing and rooms dedicated to complete sleep and relaxation. There are tons of delicious food to snack on and if you want to find out more about the food there… then make sure to read our review on Korea House in Boulder. Alana also gave her go at Korean food too.

I don’t want to go into too much depth because King Spa doesn’t have as much to offer as places in South Korea, but it is your responsibility to treat your body right. Find a spa like one of these and treat yourself to some rest, relaxation and recovery. It will make you healthier and stronger and such a happier person. Find a jjimjilbang if you want to stay hungry and fit!
